Why this number?

  1. Body weight is the biggest factor: at 70 kg, the clinical rule of 30–35 mL per kg gives a 2.1–2.5 L baseline.
  2. Exercise adds sweat to replace: 30 min of training adds roughly 0.3–0.5 L.
  3. You don't drink all of it: food (fruit, vegetables, meals) typically covers about 20%, which is why your drink target is 2.1 L rather than 2.6 L.

How much water should you drink a day? The number above is a personalized target from your body weight, exercise, and climate, based on IOM and EFSA adequate-intake guidelines rather than the "8 glasses" myth.

Does your number seem high? Three reasons it isn't

  1. Needs scale with body weight. The familiar "2 litres a day" is folklore built around a small, sedentary adult. Clinical guidance uses 30–35 mL per kilogram, so a 111 kg (245 lb) adult genuinely needs roughly twice the water of a 55 kg adult. One-size-fits-all numbers are the myth this calculator exists to replace.
  2. Official targets are already higher than people think. The U.S. Institute of Medicine puts adequate intake at 3.7 litres of total water per day for men and 2.7 litres for women. Europe's EFSA says 2.5 and 2.0 litres. If your result looks big next to "2 litres", it's the folklore that's off, not the science.
  3. You don't drink it all, and you don't drink it at once. About 20% of total water arrives in food, which is why the big number above is your drink target with food already subtracted. Spread across a waking day, even 3 litres is just a normal glass every hour or so.

How this calculator works

Your baseline comes from body weight: 30–35 mL per kilogram per day, the clinical heuristic that brackets the Institute of Medicine's adequate intakes (3.7 L/day total water for men, 2.7 L for women) and EFSA's slightly lower European values at typical adult weights. There is no single "correct" number, which is why your result is a range, with the midpoint as a practical target.

Exercise adds roughly 250–475 mL per 30 minutes, reflecting the ~0.4–1.0 L/hour sweat rates the American College of Sports Medicine reports for most people in most conditions. Training long or in the heat? Your real sweat rate can be double that, so measure it instead of guessing.

Hot or humid climates add about 0.5–1 L/day for people who aren't acclimatized to the heat.

About 20% of your water typically comes from food, especially fruit and vegetables, which is why the drinking target shown is lower than the total.

Practical ways to actually hit your target

  1. Start with a glass when you wake. You lose water overnight through breathing and sweat — up to roughly half a litre — so the morning glass is the easiest deficit you'll ever close.
  2. Schedule glasses before meals. Meals are anchors you never forget. As a bonus, 500 mL before each main meal was the exact protocol in the weight-loss trial described below.
  3. Let urine colour steer you between days. Pale straw yellow means you're on target. Dark yellow means drink now. Always clear means you can ease off — more isn't better.
  4. Book-end your workouts. Drink about 400–600 mL in the two hours before training, then 150–250 mL every 15–20 minutes during sessions that run past 45 minutes or so, in line with ACSM fluid-replacement guidance.
  5. Eat your water. Cucumber (~96% water), watermelon (~92%), strawberries (~91%), and spinach (~93%) are why food covers about a fifth of your needs. Soups, yogurt, and fruit all count.
  6. Add sodium when sessions run long. Past 60–90 minutes of real sweating, plain water stops being enough. A pinch of salt or a homemade electrolyte mix replaces what sweat takes out.

Signs you're not drinking enough

Mild dehydration is easy to miss because its early signs get blamed on other things. In controlled trials, deficits as small as 1–2% of body weight measurably dented mood, attention, and endurance — and that's roughly the point where thirst first appears.

Hydration myths vs. the evidence

Drinking water for weight loss

Your total target doesn't change when you're cutting, but when you drink can help. In a randomized trial, adults who drank 500 mL (17 fl oz) of water about 30 minutes before each main meal lost ~44% more weight over 12 weeks on the same diet (Dennis et al., 2010). The practical version: take three of the glasses you'd drink anyway and schedule them before meals. Replacing sugary drinks with water is the other reliable win.

Frequently asked questions

How much water should I drink a day?

Most adults need roughly 2.7–3.7 litres (91–125 fl oz) of total water per day, the U.S. Institute of Medicine's adequate intake for women and men respectively. About 20% of that typically comes from food, so the amount you actually drink is closer to 2.2–3.0 litres. Body weight, exercise, and climate shift the number substantially, which is what this calculator adjusts for.

Do coffee, tea, and other drinks count toward my water intake?

Yes. All beverages count, including caffeinated ones: research shows moderate caffeine intake does not meaningfully dehydrate you. Water is still the best default because it adds no calories or sugar.

How much water should a child drink?

Adequate intakes rise with age: roughly 1.3 litres of total water a day at age 1–3, 1.7 litres at 4–8, and 2.1–3.3 litres for teenagers depending on age and sex. Active kids in hot weather need more. This calculator is designed for adults. For children, treat these figures as a starting point and ask a pediatrician.

How much water should I drink during pregnancy?

The Institute of Medicine recommends about 3.0 litres of total water per day during pregnancy and 3.8 litres while breastfeeding. Talk to your healthcare provider about your specific needs, as this calculator does not model pregnancy.

Can I drink too much water?

Yes. Drinking much more than about 1 litre per hour for hours on end can dilute blood sodium (hyponatremia), which is dangerous. It is rare and mostly seen in endurance events. Spread your intake across the day, and if you exercise long and hard, replace electrolytes as well as water.

Do I need electrolytes, or is water enough?

For everyday life and workouts under about an hour, water and normal food cover your electrolyte needs. If you sweat heavily for over an hour (long runs, rides, hikes in heat) you also lose meaningful sodium, and replacing only water can leave you under-fueled or, in extreme cases, hyponatremic. A sweat-rate test is the way to find out how much you actually lose.

What are the signs of dehydration?
